Main muscles working (thicker lines)
Starting position
Unrack a barbell onto your upper back and stand about two feet in front of a bench, then place the top of your rear foot on the bench behind you.
Brace your core and set your front foot flat, weight over mid-foot.
Lower straight down by bending your front knee until your rear knee is just above the floor.
Keep your torso tall and the bar stacked over your front foot.
Drive through the front heel to stand back up.
Complete all reps, then switch legs.
Breathing: Inhale and brace as you lower, exhale as you drive up.
Coaching tips
Drop straight down
Front foot does the work
Stay stacked under the bar
Common mistakes
Standing too close to the bench so the front heel lifts
Pushing off the back foot
Leaning forward and losing the bar position
Front knee caving inward
Safety notes
Practise the position with dumbbells or bodyweight before loading a barbell.
Set the rack safeties low, or use a Smith machine if balance limits the load.
